What Is Whey Protein?
Whey protein is derived from milk during cheese production and makes up approximately 20% of total milk protein. It contains a complete amino acid profile — including all nine essential amino acids and a high concentration of branched-chain amino acids (BCAAs). Of the BCAAs, leucine is particularly critical: it is the primary signalling amino acid that activates the mTOR pathway and triggers muscle protein synthesis (MPS).
Whey comes in three main forms: concentrate (WPC, 70–80% protein), isolate (WPI, 90–95% protein, lower lactose), and hydrolysate (pre-digested, fastest absorption). For most people, a well-made concentrate or isolate is more than sufficient.
How Much Protein Per Day?
Study 1 – Meta-Analysis: 1.62 g/kg/day Is Optimal
A large meta-analysis in the British Journal of Sports Medicine (2018) by Morton et al. analysed 49 randomised trials involving 1,800 participants. Resistance training combined with protein supplementation significantly increases muscle mass compared to training without extra protein. The optimal daily intake plateaus at ~1.62 g of protein per kg of body weight per day. More protein does not produce additional muscle gains.

Study 2 – Protein Per Meal: 0.4 g/kg Is Sufficient
A well-cited study by Witard et al. in the American Journal of Clinical Nutrition (2014) showed that 0.4 g of protein per kg of body weight per meal maximises muscle protein synthesis following resistance exercise. For an 80 kg person that is 32 g — roughly 1–1.5 scoops of whey. Additional protein per meal is not wasted, but the marginal extra synthesis drops off significantly.

Study 3 – Whey Outperforms Soy on MPS
Tang et al. in the Journal of Applied Physiology (2009) compared whey protein hydrolysate, soy protein, and casein at rest and after resistance exercise. Whey produced significantly greater muscle protein synthesis than soy or casein measured 3 hours after training — despite identical amino acid quantities. The key factors are absorption speed and leucine content.

Study 4 – Whey Improves Body Composition vs. Soy
A 9-week study by Volek et al. in the Journal of the American College of Nutrition (2013) randomised 90 overweight subjects to whey, soy or carbohydrate as a daily snack. The whey group showed significantly lower body fat and reduced waist circumference versus soy and carbohydrate groups — despite identical calorie intake.

Timing: When Should You Take Whey Protein?
The concept of the “anabolic window” — that you must take protein within exactly 30 minutes post-workout — has largely been debunked. A review by Aragon and Schoenfeld (2013) in the Journal of the International Society of Sports Nutrition shows that total daily protein intake matters more than precise timing. That said, there are practical benefits to taking protein around training:
