“Eat protein within 30 minutes of training or you’ll lose all your gains.” The anabolic window myth is probably the most widespread misconception in sports nutrition. The truth is more nuanced — and actually more practical.

The Anabolic Window — The Myth That Won’t Die

A meta-analysis by Schoenfeld & Aragon (2013) analysed 23 studies and found that when controlling for total daily protein intake, the independent effect of timing disappeared. What actually mattered: total daily protein, and having at least one protein-containing meal relatively close to training (within 1–2 hours).

What Actually Matters

  • 🕐 Protein distribution — Research (Areta et al., 2013) shows 4 meals of 20g protein produce better MPS than 2 meals of 40g, with the same total intake
  • Leucine threshold — Each meal should contain 2–3g leucine to maximally activate mTOR signalling (= roughly 20–40g complete protein)
  • 🌙 Night protein — Res et al. (2012) showed 40g casein before sleep increased overnight MPS by 22% vs placebo
