Pre-workout products are marketed with promises of increased energy, focus and endurance. But what does the research actually show? This guide covers the most common active ingredients in pre-workout supplements, what each component actually does, and at what doses the evidence is solid.
Caffeine – The Most Proven Performance Enhancer
Caffeine is the single most studied performance substance in sports nutrition. It works primarily by blocking adenosine receptors in the brain, reducing fatigue perception and increasing alertness and focus.
A meta-analysis by Grgic et al. in the British Journal of Sports Medicine (2019) summarised 149 studies and found that caffeine significantly improves muscle endurance, muscle strength, aerobic performance and anaerobic power. The effect is robust and highly reproducible.

- Effective dose: 3–6 mg per kg body weight (200–400 mg for most people)
- Timing: 30–60 minutes before training
- Note: Tolerance develops with daily use — periodic breaks are recommended
Beta-Alanine – Buffer Against Lactic Acid
Beta-alanine is an amino acid that raises muscle carnosine levels. Carnosine acts as an intracellular pH buffer, reducing muscle acidosis (the “burning” sensation) during high-intensity effort.
A meta-analysis by Hobson et al. in Amino Acids (2012) analysed 15 studies and found that beta-alanine significantly improves performance in exercise lasting 1–4 minutes — the intensity range where lactic acid is the limiting factor.

- Effective dose: 3.2–6.4 g/day (effects require daily intake for 4+ weeks)
- Tingling (paraesthesia): Common at high doses — harmless, fades with lower or split dosing
L-Citrulline – Increased Blood Flow
L-citrulline is converted in the body to L-arginine, which drives nitric oxide (NO) production. Nitric oxide dilates blood vessels, increases blood flow to muscles and can improve “the pump” and reduce fatigue.
A study by Pérez-Guisado and Jakeman in the Journal of Strength and Conditioning Research (2010) found that 8 g citrulline malate significantly increased bench press repetitions to failure and reduced muscle soreness 24 and 48 hours after training by 40%.

Creatine in Pre-Workout – Is It Enough?
Many pre-workout products include creatine, but often at doses of 500–1500 mg per serving. The scientifically established maintenance dose is 3,000–5,000 mg per day. If your pre-workout contains 1,500 mg, that covers only a third of your daily need. Supplement with separate creatine for full effect.
