You mix your pre-workout, take a sip and wait. Fifteen minutes later it happens: the skin on your cheeks, ears and hands starts crawling and tingling. Beginners think something went wrong. Experienced gym-goers know better — that’s just the beta-alanine kicking in.
But what actually is beta-alanine? Why does it cause that sensation? And most importantly — does it work? Here’s what the research says.
What Is Beta-Alanine?
Beta-alanine is a non-essential amino acid — one the body can produce on its own, but only in limited amounts. It occurs naturally in meat and fish, but at doses far too low to produce a performance effect.
In the body, beta-alanine combines with the amino acid histidine to form carnosine — a dipeptide stored in muscle tissue. Carnosine is what actually does the work.
How Does It Work? Carnosine and Lactic Acid
During intense exercise, muscles produce hydrogen ions (H⁺) as a byproduct of energy production. It’s these hydrogen ions — not lactic acid itself — that lower pH in muscle tissue and create the burning sensation that forces you to stop.
Carnosine acts as a pH buffer: it binds hydrogen ions and counteracts the acidification that would otherwise cause the muscle to “give up”. The more carnosine in the muscles, the longer you can sustain high intensity.
The problem is that carnosine itself is poorly absorbed as a supplement. Taking beta-alanine directly — and letting the body synthesise carnosine — is the effective approach.
Why Does It Make Your Skin Tingle?
The tingling is called paraesthesia and is the most common side effect of beta-alanine supplementation. It occurs when beta-alanine activates specific nerve receptors (MRGPRD) in the skin that normally respond to itching and light touch.
It is completely harmless — not a sign of damage or that something went wrong. It’s purely a nerve response. Paraesthesia typically starts 15–20 minutes after intake and subsides within 60–90 minutes.
Want to avoid the tingles? Split the dose into smaller portions (1.6 g at a time instead of 3.2 g) — research shows the effect on carnosine accumulation is identical.
What Does Research Say About Performance?
Beta-alanine is one of the most studied supplements in sports science. A meta-analysis in Amino Acids (Hobson et al., 2012) covering 18 studies and 360 participants found that beta-alanine improved performance by an average of 2.85% compared to placebo — a modest but consistent benefit.
The effect is greatest for exercise lasting 1–4 minutes at high intensity:
- Swimming (100–400 m)
- Rowing
- Cycling (intense intervals)
- Strength training with high rep ranges (15–25 reps per set)
- CrossFit and similar HIIT formats
For shorter, explosive efforts (sprints, heavy strength work under 30 seconds) the benefit is small — hydrogen ion buffering doesn’t become the limiting factor in that time frame.

Unlike caffeine, beta-alanine provides no immediate effect the first day you take it. It requires continuous use for at least 4 weeks for carnosine stores to build up sufficiently.
Is Beta-Alanine Safe?
Yes. Research using doses up to 6.4 g/day over 24 weeks has shown no harmful effects beyond paraesthesia. Beta-alanine is one of the most safety-documented supplements available.
